Dynamic Pre-Surf Warm-Up: 7 Essential Exercises
Surfing delivers incredible adrenaline, fun, and connection with nature, but it also places high physical demands on your body. Paddling continuously, popping up explosively, carving turns, and taking occasional wipeouts require strength, flexibility, and core stability. While ongoing surf fitness builds endurance, a proper pre-surf warm-up on the beach before every session is essential to prevent shoulder tears, lower back strain, and muscle cramps.
Here is a 5-minute dynamic warm-up sequence used by Surf Discovery coaches to activate your joints and prime your muscles for the ocean:
1. Overhead Reach Squats
Inhale as you stand tall with arms reaching toward the sky, then exhale as you lower into a deep squat, keeping your chest open and heels planted. Engages the glutes, quads, and lower back.
2. Single-Leg Balance with Torso Rotations
Stand on one leg with the knee slightly soft and hips hinged back. Reach your arms forward and slowly rotate your upper torso side to side while maintaining stable balance. Activates ankle stabilizers, glutes, and core balance.
3. Push-Up to Side Plank Rotations
Start in a high plank position, lower into a push-up, press back up, and rotate your chest open, reaching one arm high toward the sky into a side plank. Hold for one breath, return to center, and repeat on the opposite side. Prepares shoulders, chest, and obliques for explosive pop-ups.
4. Forward Lunges with Thoracic Twists
Step forward into a deep lunge with your arms extended overhead. Push through your front heel to return to standing, then repeat on the opposite leg. To increase rotational mobility for carving turns, add a gentle upper-body twist toward your forward knee.
5. Forward Fold to Deep Squat Flow
Reach overhead, fold forward to touch your toes stretching the hamstrings, then sink your hips down toward your heels into a deep squat while lifting your chest forward. Hold for one deep breath, press your hips back up into the forward fold, and repeat. Mobilizes hips, ankles, and spinal decompression.
6. Standing Hinge & Arm Circles
Hinge forward at the hips with a flat back and soft knees until you feel a gentle stretch in the hamstrings. Extend your arms wide and perform controlled circular arm rotations (20 to 30 reps forward and backward) to warm up the rotator cuffs and shoulder joints for paddling.
7. Standing Knee-to-Chest Hugs
Stand tall with an aligned spine, pull one knee firmly up into your chest using both hands, hold for 2 seconds, release, and alternate legs. Stretches the glutes and lower back.
Repeat each exercise for 8 to 10 smooth repetitions. Once your body feels warm and energized, grab your board and paddle out with confidence. Have an epic session!
