Pre-Surf Training: How to Prepare Your Body for Surfing
Surfing is an exhilarating sport that demands a blend of cardiovascular endurance, explosive upper-body strength, agility, and balance. For travelers planning their first surf camp or surf trip to Bali, arriving with baseline physical conditioning makes a dramatic difference in how quickly you progress and how many waves you can catch each day.

“Surfing demands significant physical stamina. Many beginner and intermediate surfers find that tired shoulders and tight muscles hold back their learning during the first few days of a surf trip,” explains Russian Longboard Champion and Surf Discovery head coach Nikita Zamekhovsky. “Structured pre-surf conditioning ensures students spend less time struggling with fatigue and more time riding waves with a smile.”
Key Pillars of Pre-Surf Conditioning
A complete pre-surf training program focuses on four essential disciplines:
1. Functional Gym & Core Training
Workouts targeting the primary muscle groups used in surfing:
- Upper back & shoulders (lats, deltoids, rotator cuffs): For sustained paddling power.
- Core & lower back: For maintaining an arched chest while paddling without lower back strain.
- Explosive push-up pop-up mechanics: Building fast, clean pop-up transitions on land mats.
2. Pool & Water Confidence Drills
Flat-water pool sessions allow you to dial in trim and paddle technique without ocean chop:
- Perfecting board balance, positioning, and sitting turns.
- High-intensity paddle intervals to build shoulder stamina.
- Underwater breath-hold drills in motion, underwater swimming, and weighted walks to build absolute composure during wipeouts and hold-downs.
3. Surf-Skate & Balance Board Training
Carving on surf-skates, longboards, and balance boards on land trains dynamic weight transfers, head/shoulder rotation, and rail-to-rail pumping before you even set foot in the ocean.
4. Breathwork & Mental Composure
Diaphragmatic breathing exercises to down-regulate the nervous system, lower resting heart rate, and maximize oxygen efficiency during long surf sessions.
